That range was set for an average-sized, moderately active adult chasing muscle saturation alone. Once you factor in body size, training volume, brain-health goals, diet, sex, and age, published research supports a meaningfully higher daily target — commonly 5–10 grams — for a large share of people. One thing matters more than the exact gram count across every study below: taking it every single day, not just on training days.

Five grams isn't a scientific ceiling. It's a teaspoon.
The standard range traces back to loading-protocol research from the early 1990s: roughly 20g/day for 5–6 days, followed by 3–5g/day, kept muscle creatine stores saturated (Harris et al., 1992). Five grams stuck as the default largely because it's a round number, roughly the size of a standard teaspoon — a convenient serving size, not a derived limit. The ISSN's own position stand says explicitly that some larger or more intensely training athletes need 5–10g/day.
Five evidence-based reasons the standard dose might be too low for you
Your body size sets the real number
Creatine turnover scales with your total creatine pool — about 1.7% degrades daily. For a 70kg adult that's ~2.1–2.3g; for a well-muscled 100kg athlete it can exceed 3–4g before training losses. Research converges on 8–10g/day as the more accurate target for larger, more heavily muscled athletes.
Your brain needs more than your muscles do
Creatine transport into brain tissue is slower than into muscle. A 2024 meta-analysis of 16 RCTs (492 participants, Frontiers in Nutrition) found the strongest support for cognitive benefits sits at 5–10g/day — noticeably above the muscle-only maintenance dose.
Plant-based diets start from zero
A typical omnivorous diet supplies ~1g of dietary creatine a day; plant-based diets supply essentially none. Vegetarians and vegans see the largest relative gains from supplementation — and are the group most likely to under-dose at the low end of the standard range.
Harder training burns through it faster
Creatine works by replenishing phosphocreatine faster between efforts. The ISSN links it to reduced injury severity and better tolerance of heavy training loads. Higher training volume means faster depletion — and a stronger case for the upper end of the range.
Life stage changes the calculus
A 2025 JISSN review found no evidence for cycle-timed dosing across menstruation, pregnancy, or menopause — just consistent daily intake. In older adults, creatine plus resistance training reliably improves lean mass and functional strength beyond training alone.

In the classic study behind the modern loading protocol, Hultman et al. (1996, Journal of Applied Physiology) gave one group 20g/day for six days and another 3g/day for 28 days. Both reached the same ~20% rise in muscle creatine — loading just got there in under a week instead of about a month. The ISSN's own "Common questions and misconceptions" paper (Antonio et al., 2021) confirms loading is optional.
- Loading and steady low-dose protocols reach the same saturated level — not a higher or more durable one.
- Once saturated, strength and recovery benefits don't depend on which path you took to get there.

Is a higher dose safe? Yes — based on the best available long-term evidence
The ISSN reviewed decades of research and found no compelling evidence that short- or long-term use of creatine monohydrate — up to 30g/day for 5 years — has detrimental effects on healthy individuals, across populations from infants to the elderly. The main downside at higher single doses is mild GI discomfort or water retention, minimised by spreading intake across the day.
Consistency beats precision
Every study behind this page shares one condition: participants took creatine daily, including rest days. The single biggest predictor of results isn't 3g vs 8g on any given day — it's whether you took it at all, every day, for months on end.
This is the case for building creatine into a daily habit — and for choosing a dose at the higher end of the range if your body size, training, diet, or goals put you there.
